Rest it, try a warm compress, then GENTLY stretch it. This may take awhile. Days or weeks.
Use ice balm if possible, or ice pack. no heat, take aspirin for pain and keep elevated. Do lite stretching 24 hrs after. If still getting worse see a docter. good luck Best thing to do is keep ice on it for the first 48-72 hours generally about every 45 minutes. Take advil/tylenol/motrin for the swelling/pain and keep it elevated. After 72 hours you switch to heat. Then after the next 72 hours of that you contrast hot and cold. After 72 hours of that you should try stretching. don't push yourself to hard though, if it hurts don't do it.
Use ice for 10-15 minutes every hour - any more than that can cause an increase in swelling. Keep it elevated and put an ACE wrap or something similar around the area (preferably from the knee to the hip - cycling shorts can work well if you have nothing else).
Stretch it gently - really gently at first. Once the pain starts to decrease (probably within 2-3 days) then start to use the heating pad. If the heat increases pain, go straight back to the ice.
Gentle massage before the ice or after the heat will help to decrease the swelling, but it should not hurt. Work from the knee towards the hip only.
If the pain persists for more than 7-10 days, ask your doctor for a referal to a physical therapist.
