during: lotsss of waterrr
after: high protein food like nuts, peanut butter, high protein cereal, beans, tofu, etc..
hun i dont care what u eat but after 4hrs of training i would be a bit worried if u don't tire out. why would u need to train so intensely. anyway, u can't be eating anything to heavy b4 training cos it would slow u down so i would say a piece of sweet fruit maybe a small banana or an apple. take atleast 1.5 litres of water coz u would need to stay hydrated and after a banana (maybe a bigger one this time) and some porridge sould be ok
carbohydrates
pastas, rices etc also bananas, shouldnt train on a full stomach though, but to prepare well you should eat pasta etc day before and also during day of training.
Bananas and porridge are also good for sustaining energy levels
I work with professional athletes and this is how we advise them.
Immediately before training don't eat too much use protean drinks if you must, an hour before training eat bananas as they have a high sugar content and it will release into your system when training giving you energy when you need it. Afterwards have a sauna if your gym has one this will take away lots of the aches and pains and relax tired muscles.
Slow realease carbs included at breakfast, porridge or meusli.
You shouldn't eat before you train. If you do you will get cramps. During training you can have some fruit juice and water or isotonic drinks. After training carbohydrates again, pasta or sandwiches and some fruit.
If you eat big it will make you more tired. You need to be replenishing on your rest days, not your heavy training days.
